Foods to eat and avoid for high blood pressure

High blood pressure, or hypertension, is one of the most common lifestyle diseases, and it affects millions of people worldwide. According to the World Health Organisation (WHO), "An estimated 1.4 billion adults aged 30–79 years worldwide had hypertension in 2024; this represents 33% of the population in this age range." However, high blood pressure often doesn't show clear symptoms until it is too late. "An estimated 600 million adults with hypertension (44%) are unaware that they have the condition," the WHO states.

And so, your lifestyle-- which includes your everyday diet plays a huge role in managing it. Certain foods can help relax blood vessels, reduce sodium levels, and improve heart health, while others can silently push your blood pressure higher. Thus, making simple changes in your food habits can show great effects on your overall well-being. Here we list some of the best foods one should have and the worst foods one should avoid for high blood pressure (BP):

2/11

Best foods for high BP: Leafy green vegetables

One of the main reasons for high blood pressure is high sodium. Meanwhile, green leafy vegetables like spinach, kale, and lettuce are rich in potassium, which helps your body flush out excess sodium. And so, eating leafy greens regularly supports blood vessel relaxation and promotes better circulation.
According to an article on Harvard Health Publishing highlights that leafy greens, like spinach and kale, are excellent potassium sources beneficial for blood pressure management.

3/11

Best foods for high BP: Bananas

Similarly, bananas are one of the best natural foods that are rich in potassium. And so, regularly eating bananas helps in balancing sodium levels in the body and eases pressure on blood vessel walls. Eating one banana daily can support better heart function and reduce water retention, as per a 2021 study published in the Journal of Medical Pharmaceutical and Allied Sciences.

4/11

Best foods for high BP: Oats

Oats are rich in beta-glucan, a soluble fibre that helps lower cholesterol and improve heart health. And so, eating oatmeal or overnight soaked oats regularly can help in stabilising blood sugar levels and maintaining healthy blood pressure levels. Research in the European Journal of Clinical Nutrition shows that beta-glucan helps in reducing systolic and diastolic pressure by improving arterial flexibility.

5/11

Best foods for high BP: Berries

Berries like blueberries, strawberries, and raspberries are rich in antioxidants called anthocyanins, which support healthy blood vessels. These fruits also help improve nitric oxide production in the body, thus aiding in dilating the vessels and lowering blood pressure.
Studies published in the American Journal of Clinical Nutrition (as published in Science Daily.com) show that regular consumption of berries, especially those high in anthocyanins like blueberries and strawberries, can reduce the risk of developing hypertension by up to 8%.

6/11

Worst foods for high BP: Fried foods

Regularly eating fried foods can lead to unwanted weight gain, inflammation, and stiffening of the arteries— all of which can lead to high blood pressure over time. The trans fats found in deep-fried snacks can negatively affect cholesterol and increase heart strain.

7/11

Best foods for high BP: Fatty Fish

Fatty fish like salmon, mackerel, and sardines are rich in omega-3 fatty acids, which help in reducing inflammation and improving blood vessel elasticity. So, eating fatty fish regularly helps lower triglycerides and supports better blood pressure control.
A 2022 study published in the Journal of the American Heart Association provides strong evidence that omega-3 polyunsaturated fatty acids (PUFAs), are directly linked to a blood pressure-lowering effect.

8/11

Worst foods for high BP: Processed meats

Processed meats, like sausages, are often loaded with sodium and preservatives like nitrates — both of which raise blood pressure. Excess sodium, which is found in salt, makes your body retain water, thus increasing the volume of blood in your arteries-- this in turn raises blood pressure levels. A JAMA Internal Medicine study found that frequent consumption of processed meats is linked to a higher risk of cardiovascular disease.
So, choose lean, unprocessed proteins like chicken or fish over processed meats.

9/11

Worst foods for high BP: Pickles and canned foods

As mentioned earlier, sodium is one of the key reasons for high blood pressure, and it is mainly found in salt. Meanwhile, pickles and canned foods often have high amounts of salt for preservation. And so, those suffering from high BP should avoid having them. Also, always check the labels and choose low-sodium versions when possible.

10/11

Worst foods for high BP: Sugary drinks

Sugary drinks like sodas, energy drinks, and sweetened juices can raise your blood sugar, increase insulin resistance, and also cause inflammation. This, in turn, raises blood pressure. A 2023 study published in the British Medical Journal (BMJ) titled 'Dietary sugar consumption and health: umbrella review' links high sugar intake with a 26% greater risk of developing hypertension.

So, replace high-sugar drinks with healthier options like unsweetened herbal teas, black coffee, or plain water.

11/11

Worst foods for high BP: Fast food

Fast food meals often have high sodium, unhealthy fats, and excess calories — all of which are a threat to your heart. Burgers, fries, and pizzas can exceed your daily salt intake in just one meal, leading to long-term damage to blood vessels. And so, it is always advisable to opt for simple, home-cooked meals with fresh ingredients to control both portion size and salt content.
