1. Citrus fruits (oranges, lemons, sweet lime)
Citrus fruits are loaded with vitamin C, which is a powerful antioxidant that maintains many immune cells and assists in iron absorption from plant foods. Consuming the fruit in its natural form or adding it to tea and salads is an effortless way of getting your daily vitamin intake.
Vitamins A, C, folate, and fibre are all present in abundance in leafy greens, which help the immune system of the mucous membranes and the digestive tract. You can take them in the form of soup, stir-fry, or smoothie to get a concentrated dose of nutrients.
3. Yoghurt and kefir (probiotic foods)
Probiotic dairy products are one of the sources of live cultures that contribute to the maintenance of a healthy gut microbiome, which is the major regulator of immune responses. The regular consumption of probiotics has been proven in clinical trials to be associated with less frequent and shorter duration of upper respiratory infections. Take plain yoghurt or kefir in your breakfast and smoothies.
4. Fatty fish or fortified alternatives (vitamin D and omega-3s)
One of the roles of vitamin D is to regulate the immune system; though getting the vitamin from the sun is considered the best way, giving your body what it needs in winter can also be done by consuming a fatty fish (like salmon or mackerel) or a vitamin-D-fortified product. In some populations, intervention trials show that vitamin D supplementation may lead to a lower risk of acute respiratory infections. If you are considering starting a high-dose supplement regimen, think about taking a blood test first.
5. Nuts and seeds (almonds, pumpkin seeds)
Among the nutrients included in nuts and seeds are vitamin E, zinc, magnesium, and good fats, which all together play an important role in the immune cell membranes and the antioxidant defences. Adding something like a small handful to your everyday diet is a great and very simple way to get the immune-supporting micronutrients you need.
6. Garlic and ginger
They both have a long and rich history of being used in traditional medicine and contain substances that have anti-inflammatory and weak antimicrobial properties. Using fresh garlic in your cooking and grating ginger to make tea or soup will give you warm, immune-boosting meals that you can enjoy.
7. Mushrooms (shiitake, maitake)
Some types of edible mushrooms have components like beta-glucans and antioxidants which help them become mediators of immune responses. You can enrich the taste of your stew and stir-fry with mushrooms and at the same time get an immune-nutrient boost.
8. Oats and pulses (beans, lentils)
These food products are not only high in fibre and resistant starch but also are great sources that can feed the beneficial gut bacteria and maintain blood sugar balance, which are both very important for strong and healthy immunity. You can become a regular consumer of dals, soups, and overnight oats, which are perfect winter meals.
9. Berries and colourful fruits
The major sources of polyphenols and vitamin C, berries are good at lowering inflammation and oxidative stress. Add them to your yoghurt or porridge if you want to get a quick antioxidant boost.
10. Zinc-rich foods (chickpeas, pumpkin seeds, cashews)
Zinc is one of the most important elements for the antiviral immunity and repair of the body; research indicates that zinc supplementation can lead to the shortening of cold periods in some cases. Make sure that you are regularly including plant zinc sources in your diet, and if you are taking in a low amount of food, consider fortified ones.
